Wanna know how to build muscle and lose fat fast at the same time? Well today, I'm gonna teach you how to do it! Trying to gain muscle fast or lose weight fast? Whichever you're looking to do I teach you how to do each, I also show you my best diet tips here too. Check out my workout and diet below. MY WORKOUT: (just google these and look at the pics if you don't know what they are, none of them are complicated) Monday: Chest - Bench press 4x6 (4 sets, 6 reps per set) - Dumbell fly 4x8 - Decline bench press 4x6 - Tricep pushdowns 4x8 - CARDIO: 15 min intervals on treadmill Tuesday: - CARDIO: 15 min intervals on bike Wednesday: Back & Biceps - Deadlift 4x6 - Seated row 4x8 - Lat pulldown 4x8 - Barbell curl 4x8 - Dumbell curl 4x8 - CARDIO: 15 min intervals on treadmill Thursday: - CARDIO: 1 hour playing football outside with friends Friday: Legs & Shoulders - Squat 4x6 - Leg press 4x6 - Leg extension 3x10 - Leg curl 3x10 - Calf raise 3x10 - Shoulder press 4x6 - Front raise 3x8 - Side raise 3x8 - Rear delt fly 3x8 - CARDIO: 15 min low intensity (level 4) on treadmill (you don't need to do high intensity cardio on leg day) MY DIET: This is what I ate yesterday. I change it a little every day but this will give you a general idea of what I eat. Breakfast: Fruit and vegetable smoothie (hemp milk, banana, frozen fruit, kale, lettuce, hemp protein powder), and oatmeal. Lunch: Nut burger (from Whole Foods frozen aisle) with lettuce, tomato, slice of avocado, and rye bread. Dinner: Bowl of quinoa, black beans, lettuce, cucumber, mushrooms, and corn. Started 20th of July at 92kg/202lbs. Unfortunately there's no footage from august since the video wasn't planned until I really noticed results towards the start of September. "TODAY, 18TH OF OCTOBER, IS MY BIRTHDAY! But, that's not why this is a big day for me. 18th of October happens to be the end-date for the goal I set up 3 months ago. By coincidence, sometime in early July I stood on a scale. The scale showed 94kg's... 6kg's from 100. I was 20 years old. 175cm's and almost a 100kg's. I've never really been the kind of person that cares about what people think of my looks. Unfortunately, health hasn't either been an enough reason for me to stop eating large amounts of junk food, sugar, soda and other foods of low nutritional value. Regardless of what might have resulted in my weight gain, I knew that it couldn't continue. 20th of July 2015 (92kg), I decided that I'd lose my body fat and increase (or at least maintain my muscle mass), until the point where I would be able to see my abs. Since I'd never in my entire life been fit enough to were I could see my own abs. With 18th of October as my end-date and 75kg as my goal, I knew there'd be lots of difficult challenges waiting for me down the road. My determination combined with Hasse's knowledge and experience (one of my closest friends), resulted in me completely crushing my goal. Down the road lot's of people have criticized me, told me that it's not possible in such a short period of time, that I'm starving myself, that I'm training too hard, too long, too much... But just like there's negativity around you, so is positivity. And, at the end of the day all that matters is what you let inside of your mind. "You can't stop someone who knows where they are going". However, "good is not enough, if better is possible". With new goals ahead of me, the journey continues. Many sources also cite mental, social and emotional health as an important part of overall fitness. This is often presented in textbooks as a triangle made up of three points, which represent physical, emotional, and mental fitness. Physical fitness can also prevent or treat many chronic health conditions brought on by unhealthy lifestyle or aging. Working out can also help some people sleep better and possibly alleviate some mood disorders in certain individuals. Developing research has demonstrated that many of the benefits of exercise are mediated through the role of skeletal muscle as an endocrine organ. That is, contracting muscles release multiple substances known as myokines which promote the growth of new tissue, tissue repair, and various anti-inflammatory functions, which in turn reduce the risk of developing various inflammatory diseases. Lose body fat until your waist reaches about 45% of your height (for example at 6 feet tall you’d want a waist that is 32 inches around the belly button). Depending on how much fat you have to lose, this cut can take anywhere from 3 to 9 months. The reasons we start we a cutting phase first are explained in the article: Why Get Lean before Bulking 2. When your waist reaches ~45% of your height, move into a maintenance phase for 2-3 weeks. 3. After the maintenance phase, move into a lean bulking phase and gain the muscle mass needed to create awesome proportions. This bulk should be stretched over several months to maximize muscle gains and minimize fat gain. 4. Once you’re up to 14-15% body fat (waist is about ~48% of height) it’s time to cut back to the 9-11% range (waist is ~45% of height). Ideally, as you’re gaining size you’ll never go above 15% body fat again. Your cut and bulk cycles will be kept in the range of 8-15% body fat. This way you’ll have good muscle definition all the time (or at least a 4 pack) and your face will stay relatively chiseled. 5. Repeat this process until you’ve built enough size to not look small when you cut down to 9-11% body fat. 6. Enjoy life to the utmost. How to lose weight. Losing body fat all comes down to nutrition. When you eat fewer calories than your body burns every day, that will lead to fat loss. Fat burning workouts, fancy diets, cardio, and all other methods of burning fat only work because of the calorie deficit they create. So to save time, it's better to track calories directly. Whatever weight loss method you'd choose the reason for fat loss would still be the calorie deficit. A pound of fat has approximately 3500 calories. That means that if you eat 500 calories under your current intake you're probably going to lose a pound of fat per week. Losing fat is a numbers game - Calories in vs Calories Out. Now, you'll probably be able to lose fat faster than this for the first few weeks so here how you need to set up your calorie intake: For fat loss you should eat between 9.5 and 13 kcal per pound of body weight everyday. Those that are very active (manual labor + weight training and sports) should use the top range of the interval (12-13 kcal x bw in lbs). Those who are very sedentary (only weight training at the gym and just sitting down the rest of the time) should use the lowest end of the interval (9.5-10.5 kcal x bw in lbs) Those who are mostly sedentary (only weight training at the gym and daily brief walks) should use the low end of the interval as well (10-11 kcal x bw in lbs) Those moderately active (weight training + walking and sports from time to time) should use the middle range of the interval (11-12 kcal x bw in lbs) Those who are significantly overweight should use the low end of the interval (9.5-11lbs) regardless of their activity level because in the beginning they can lose fat fast without negative effects. When they reach a “normal” weight, they will decrease their energy deficit. Examples: A guy weighing 165 lbs who trains 3 times a week, walks to work or school and plays sports in the weekend would set up his calorie intake like this: 165 x 11 = 1815 kcal a day. (he is moderately active so he goes with 11 kcal) A guy weighing 240 lbs who has a desk job and does little to no physical activity would set up his calorie intake like this: 240 x 9.5 = 2280 kcal a day. (he has a lot of fat to lose so he goes with the lowest number) A guy weighing 170 lbs who works in constructions and goes to the gym 3 times a week would set up his calorie intake like this: 170 x 13 = 2210 kcal (he burns a lot of calories due to his work therefore he must eat more) How do you create the calorie deficit? The calorie deficit should be created primarily through the diet and not cardio. That is because excessive cardio interferes with weightlifting performance. The caloric deficit already has negative effects of the anabolic hormones and decreases protein synthesis therefore creating most of your deficit through cardio would only serve to increase the risk of muscle and performance loss. A good rule of thumb is to create 80% of your deficit through diet modifications and only 20% of it through cardio.

Because after spending years building muscle naturally I've learned that there are certain useless exercises that you should avoid entirely other exercises that you might want to consider incorporating and then there are the exercises that you just cant go without. Exercises that by themselves have the power to transform your physique. I've narrowed this list down to just seven of the most important exercises that you absolutely should have as a staple part of your routine to efficiently build the most muscle in the shortest amount of time. By mastering these 7 key compound exercises you'll see incredible results even if you're not doing any other exercises in the gym. And I made this video specifically for men not because women can't benefit from these exercises as well but because the ideal attractive body type for men is a V shape whereas for women it's more of an hourglass figure. So even though a lot of the exercises do crossover for both men women this video is specifically to help you develop the best manly physique with the least amount of exercises possible. I'm going to list off these exercises in no particular order, so Let's start first with a very important upper body exercise the bent over barbell Row. With this exercise you'll be working the rhomboids which are the muscles that connect your shoulder blades together so your upper back muscles and you'll also be working the back of your shoulder and your biceps. This is one of the most important pulling movements that you can do. Because you're working multiple muscle groups responsible for Pulling you're able to lift a lot more weight with this compound exercise then if you were to isolate any one of these muscles individually. By strengthening your rhomboids and your posterior deltoid you'll be tightening up your upper back which will help you hold yourself straight up and maintain a better more attractive upright posture. Since you can lift heavy weight with this exercise your biceps are also going to get a lot of stimulation because you'll be lifting a weight that would be impossible to lift with an isolated movement like bicep curls. A basic bent over row is done by grabbing a barbell with your hands a little wider than shoulder-width apart. Stick your butt out and stick your chest out before beginning the movement. Then bend down by about 60 degrees so you're a little higher than being fully parallel to the ground and you want let the weight hang straight down, do not flex your shoulders. While keeping your chest out pull the barbell inward towards your stomach and aim to touch your belly button with the bar. Then bring it back down to that hanging position and repeat this motion for reps. The great thing about rows is that you can do it with a barbell or you can do it with dumbbells, but a general rule of thumb to remember is that you'll be able to lift more weight and typically you'll be able to build more mass with barbells over dumbbells. Also by changing the angles at which you bend during a bent over row you can Target different parts of your back. A fully bent-over position where you're at a 90 degree angle will Target more of your lats and the middle of your back whereas standing more upright will Target more of your traps and upper back. Let's move on to another staple exercise that you should be doing, barbell and dumbbell chest presses. While the rows will help you develop the posterior or the back part of your upper body the chest presses are there to help you develop the anterior or the front part of your upper body. It'll hit your chest, the front head of your shoulders as well as your triceps. With chest presses you want to spend the majority of your time doing them at two different angles flat and incline. If your weakness is your upper chest you want to spend more of your time doing incline presses. if your upper chest is fine but you lack lower chest development you want to spend more of your time doing flat movements. Sure, anyone can follow a short term diet that allows them to lose fat for a few weeks however if you can’t keep it up then you will never be satisfied with your body fat levels over the course of the year. In this video, I share with you a three phase plan for losing fat in the abdomen, love handles or waistline area, and the chest. These spots are where most men carry their fat and are the last to lose it when dieting or trying to cut down. The reason for this is actually based on our genetics, but it doesn’t mean that we cannot do something about it. You may even have developed muscles underneath, but as long as the fat is present you will never get a chance to see what it looks like. This means that your priority has to be on cleaning up your nutrition. If you refuse to eat better, no matter what else you do, you will never look better. Early on however, you don’t have to get too specific with your eating. Simply make a pass through your diet and get rid of the obvious garbage that you know is not helping your cause. Sweets, excessive alcohol, sugars, etc can all be removed and replaced with more nutritious foods. You don’t have to necessarily worry about your macros at this point but just getting rid of the junk food and liquid calories. Realizing that it will take some time to see the results of these changes however, you should start chipping away at the trouble spots in another way. For the abdomen, you want to first ensure that you can properly activate the muscles in the rectus and transverse abdominis. Most find this difficult and even when they do perform ab exercises they get frustrated at not being able to feel them. Next, you want to start adding in ab training but mostly in the form of rotational ab exercises. Instead of trying to do crunches and having the fat get in the way of the movement, you can work your abs without having to crunch. Finally, you want to incorporate moves for your entire core, such as with the 7 minute ab workout included above. When it comes to the love handles, you want to start by working the lats. Here especially, you want to focus on full contractions and range of motion to ensure proper development of the muscles that actually insert onto the top of the pelvis near your waistline. The more you can build these muscles the greater the visual differential between your waist and your shoulders and the better the v taper. Next add in direct ab work and finish up with direct oblique training for the best look as your diet gets dialed in. Finally, for the chest you want to stretch it and strengthen the muscles of the rotator cuff to posturally improve the visual appearance of your chest. From here, work the serratus anterior. This will give your chest more natural underlying support will helping to visually chisel out the area underneath. Finally, you want to make sure that as your body fat levels decrease and fat loss continues that you are working your chest in all three heads. Use the angles of the band work as an example of how to hit the upper, lower and middle chest. They're one of the most important muscle groups found in your body without them you wouldn't be able to walk run or jump and you would also have a serious case of flat pancake butt. Nobody wants see a flat butt not guys and not girls so in today's video I'm going to do all the peach loving people of the world a big favor and give you guys the 5 best exercises for a nice looking butt. And if you've been doing your squats and you've been trying your absolute best but your glutes just don't seem to grow give this video chance because I'm going to dive into specific methods you can use to Target your glutes to build a nicer butt so you can fill up those jeans in no time. Let's start with the very first one that everyone knows about and that's barbell squats. But we're not just doing regular barbell squats the best types of squats to work your glutes are deep barbell squats. Getting down nice and low during squats is the secret to building nicer glutes. A lot of people are afraid of going low during squats because of the many myths that exist about how low you're allowed to go. The truth is that as long as you don't have any previous injuries to your knees and your form is correct you can go almost all the way to the ground. This is actually something that trainers call ass to the grass squats. And going nice and low for your squats is a very natural movement for your body. I always bring up this example but before we had toilets we would take a squat every single day and that squat was naturally a deep squat. This is why deep squats are a very natural movement that our bodies have had plenty of time throughout history to adapt to. The problem is if you're not used to squatting a deep squat feels like anything but natural. So it's important that you learn the right way to do it and if you're not used to squatting the best way to start is 2 put a seat or a platform behind you and simply stand facing a mirror and sit down and get back up sit down and get back up. Most people perform a very good squat when they're sitting down but if you tell that same person to squat without a platform behind them they'll start messing it up. After you feel comfortable enough you can get rid of the seat or platform and try to perform regular squats. You would do this by keeping your chest out towards the mirror turning your hips out too kind of exaggerated The Arc in your back leaning back on your heels so take all the pressure off of your toes as you squat keep the pressure on your heels and then just sit back while trying to keep your knees from crossing too far over your toes. Once you're comfortable doing that you can try to put a really short platform on the ground and try to squat down and tap that platform with every rep. Now after you feel like your form is on point you can add the barbell into the movement and you can start incrementally increasing the weight. Remember the key points are to squat low stick your chest out and stick your butt out and stay on your heels as you come down for your squats. Let's move on to the second exercise step-ups but once again we're not doing regular step-ups because regular step-ups don't Target your glutes anywhere near as much as the way that I'm about to show you. You see normally when people are doing step-ups they're actually working their back calf a lot more than they think. Sure they're still going to work their quad and their hamstring a little on that front leg to get up on top of the platform they're stepping up on. However that back calf is taking the pressure off of the glute on the other leg. And this happens because most people will kickoff for every rep when doing this exercise. So to turn this into an exercise that improves your butt I want you to point the toes of your back foot up towards the ceiling the whole time. By pointing your toes towards the ceiling it makes it impossible for you to kick off. So this puts all the stress and work that's required to get your body up that platform on that front leg and that bottom portion of going up without kicking off is going to Target the glutes big time. The one thing that you should keep in mind is since you're not kicking off you will probably have to use less weight than what you were doing if you were to just do regular step-ups.
